How to Start Running: Complete Beginner's Guide (Couch to 5K)
Running is the most accessible sport in the world โ you need almost nothing to start and the benefits are extraordinary. This guide takes complete beginners from their first tentative jog to completing a 5K race in 8 weeks.
What You Actually Need to Start
You need running shoes and comfortable clothing. Visit a specialist running store for a free gait analysis and shoe recommendation โ it takes 10 minutes and prevents the most common beginner mistake of buying the wrong shoe type. Everything else comes later once you know you enjoy it.
The Couch to 5K Structure
The most successful beginner running framework alternates running and walking. Weeks 1-2: Run 1 minute, walk 90 seconds, repeat 8 times. Three sessions per week. Weeks 3-4: Run 3 minutes, walk 90 seconds. Weeks 5-6: Run 5 minutes, walk 2 minutes. Weeks 7-8: Build to continuous 20-30 minute runs. The NHS Couch to 5K app provides audio coaching through each session.
The Most Common Beginner Mistakes
Going too fast: most beginners run too hard. You should be able to hold a conversation while running โ if you cannot speak in full sentences you are going too fast. Slow down significantly. Too much too soon: increase weekly mileage by no more than 10% per week. Most beginner injuries come from doing more than the body is ready for.
